Go to bed carb-depleted on purpose — triathletes who did got 3% faster, not weaker

The instinct to always fuel adequately around every session is backwards for adaptation.

A rider finishes the hardest session of his week at 7pm — intervals, done properly, legs cooked. He gets home and does what every fuelling article has told him to do for a decade: refuels hard. Rice, bread, a recovery shake, second helpings. He goes to bed with his glycogen tanks topped off, wakes up, and rides an easy 90 minutes before work, fully fuelled the whole way through. He does the same thing again the next week, and the week after that, because it's what "doing it properly" is supposed to look like.

He is doing the thing that feels responsible. He is also leaving adaptation on the table — not because he's eating too much carbohydrate over the week, but because his body never once gets to see what training without an immediate carbohydrate cushion actually asks of it.

Section 01What the trial actually measured

This isn't a fasted-cardio fad. Marquet and colleagues put 21 endurance-trained triathletes through a controlled three-week trial, split into a sleep-low group and a control group (Marquet et al., 2016). Both groups trained the same sessions, at the same load, and ate the identical total daily carbohydrate — 6 g per kilogram of bodyweight, every day, no group eating less overall. The only thing that differed was when the carbohydrate showed up.

The sleep-low group trained hard in the evening, then deliberately kept dinner low-carb and slept on depleted glycogen stores before an easy, low-intensity session the next morning — carbs withheld until after that morning session was done. The control group ate normally around every session, no restriction, no timing games.

After three weeks, the sleep-low group cut their 10-km running time by 2.9%, against a non-significant 0.1% change in the control group (Marquet et al., 2016). Delta efficiency on the bike — a measure of how much power a rider produces per unit of energy spent, at a fixed submaximal effort — rose 11.0% in the sleep-low group versus 1.4% in controls (Marquet et al., 2016). Fat mass dropped 8.5% in the sleep-low group against 2.6% in controls, with lean mass held steady in both (Marquet et al., 2016). Same calories in. Same training. A materially bigger adaptation.

Notice what didn't change. Nobody in the sleep-low group was told to eat less across the week. Nobody dropped bodyweight through a calorie deficit dressed up as a training strategy. The trigger for every one of those numbers was a single design choice: move some of the carbohydrate from immediately-after-the-hard-session to after-the-easy-session-the-next-morning, and leave everything else — total food, total training volume, total intensity — untouched.

Section 02This isn't the same as training fasted

It's worth being precise about what this is not, because "train with low carbohydrate availability" gets flattened into "fasted cardio" in a lot of gym-bro summaries, and the two aren't the same tool. Fasted cardio, as it's usually practised, means skipping breakfast before any ride, regardless of what that ride is asking of you or what you did the night before. Sleep-low is far more targeted: it only touches the recovery window after your hardest session, and it only depletes the specific easy ride that follows it. Every other session in the week is fuelled exactly as normal.

That specificity is the whole point. A generic fasted-cardio habit applied indiscriminately doesn't distinguish between a day your body can afford to run light and a day it can't — and on the wrong day, it just makes a session worse without buying you anything. The sleep-low protocol succeeds because it deliberately picks the one window in the week where low availability is a stimulus rather than a liability.

Section 03Why timing beats total restriction

The mechanism isn't mysterious once you separate two things riders usually lump together: how much carbohydrate you eat, and when your muscles see it relative to a training stimulus.

Training with low muscle glycogen switches on a different signalling environment inside the working muscle. Enzymes and pathways involved in fat oxidation and mitochondrial adaptation respond more strongly when glycogen is scarce during the session — your body reads "carbohydrate isn't reliably available right now" and adapts its fuel-burning machinery accordingly, upregulating the cellular signalling that drives your muscles to build more mitochondria and get better at sparing glycogen for when it's genuinely needed. Do that occasionally, on an easy session where the intensity doesn't demand a full glycogen tank, and you get a training stimulus layered on top of the session itself, at zero extra training volume.

Train hard depleted, on the other hand, and you're not getting a bonus adaptation — you're just under-fuelling a session that needed the carbohydrate to be productive. High-intensity work relies on fast glycolytic fuel supply in a way an easy spin simply doesn't; strip the carbohydrate out from under an interval session and you blunt the very session quality that produces the adaptation you were chasing. That's the entire reason this only works as a two-step sequence: hard session fuelled properly, easy session depleted. Reverse the order and you're not periodizing anything, you're just running on empty during the workout that mattered.

This is also why the protocol asks for depletion the morning after, not the morning of, the hard session. The hard session itself gets full fuelling, full glycogen, full carbohydrate availability — because that's the session doing the heavy lifting on fitness. The adaptation bonus comes entirely from what happens next: an easy ride that doesn't need much fuel in the first place, deliberately run on what's left over rather than topped straight back up.

Section 04How to actually run it

  1. Pick the right night
    Use your hardest session of the week — an interval day or a long threshold block — as the trigger. That's the evening you keep dinner low-carb.
  2. Keep the depleted session genuinely easy
    The next morning's ride has to stay aerobic and low-intensity. This is not the day for intervals — depleted glycogen plus a hard effort is just a bad session, not a smarter one.
  3. Refuel normally afterward
    Once the depleted session is done, eat normally for the rest of the day. This is a periodization tool layered onto a normal week, not a standing low-carb lifestyle.
  4. Run it once or twice a week
    The trial ran this pattern repeatedly across three weeks. It's a recurring weekly tool, not a one-off experiment or a permanent diet change.
  5. Track total daily carbs, not just the depleted window
    The point proven here is that total intake didn't need to drop — only the timing moved. Don't accidentally under-eat across the whole week chasing this effect.

Section 05Where riders get this wrong

The most common mistake is treating "sleep low" as a licence to eat less overall. It isn't. The triathletes in this trial ate exactly the same total daily carbohydrate as the control group — 6 g/kg, every day. The entire effect came from timing, not restriction. Cut your weekly carbs and you're not periodizing, you're just under-fuelling a training block.

The second mistake is picking the wrong morning session to deplete. This only works when the depleted session is genuinely easy. Riders who try to hold their normal Tuesday intervals on an empty tank aren't getting a bonus adaptation — they're getting a wasted, under-powered session and calling it discipline.

The third is assuming more is better. The trial ran this once per hard-session cycle across three weeks — not every single night. Depleting glycogen constantly, with no recovery window of normal fuelling, moves from a targeted training stimulus into chronic under-fuelling, which is a different and much less useful thing.

The fourth is applying this on a day recovery is already compromised — poor sleep, a heavy training block, or a stressful week. The point of the protocol is to add a small, targeted stimulus on top of an otherwise well-recovered system. Stack it onto a week where you're already running a deficit in sleep or recovery, and you're not periodizing carbohydrate anymore — you're just piling one more stressor onto a body that's already behind.

Total carbohydrate intake didn't move in this trial — timing did. Triathletes who trained hard fuelled, then deliberately rode an easy session the next morning on empty tanks, ran their 10-km time trial 2.9% faster and gained more than seven times the cycling efficiency improvement of a group eating identically but without the timing structure. The lever isn't eating less. It's occasionally letting your body see none, on the one day it can afford to.


Caveat

This is a small trial — 21 athletes, three weeks — in already well-trained triathletes, not a validated protocol for beginners just building a base. The depleted session has to stay low-intensity and aerobic; running intervals on empty tanks risks a wasted, under-powered session rather than a bonus adaptation. Total daily carbohydrate did not differ between groups in this trial — this is a timing strategy, not a restriction diet, and it isn't a fat-loss protocol to run indefinitely.
